STRENGTH TRAINING MAY IMPROVE LONGEVITY
A little strength training goes a long way. According to a major new study published by The Conversation (2026), spending just 90 to 120 minutes a week lifting weights can cut your risk of dying early by 13%—and the benefits are even bigger when you mix in regular aerobic exercise. The study, which followed nearly 150,000 American nurses and health professionals for up to 30 years, found that combining strength training with moderate aerobic activity slashed all-cause mortality by a remarkable 45% [The Conversation, 2026].
Strength Training: More Than Just Muscle
Most people hit the weights to get stronger or look better. But these results suggest there’s a lot more at stake. Lifting weights doesn’t just change your appearance—it could help you stick around longer, even if you’re not living at the gym.
Researchers tracked exercise habits and health outcomes for decades. Every few years, participants reported on their strength training (think weights or resistance bands) and aerobic activities like walking, cycling, or swimming. Over 30 years, about 36,000 participants died, providing scientists with a large dataset to analyze the links between exercise and longevity.
The sweet spot? About 90 to 120 minutes of strength training a week. That was the point at which the risk of death from all causes dropped by 13%. The effects were strongest for two of the biggest health threats: deaths from cardiovascular disease fell by 19%, while deaths from neurological diseases (mainly dementia) dropped by 27%.
But more isn’t always better. Beyond two hours of weightlifting per week, the risk didn’t decrease further.
The Power Combo: Strength + Cardio
If you really want to tip the odds in your favor, add aerobic exercise to the mix. Participants who met the recommended 150 minutes per week of moderate aerobic activity saw their risk of death fall by 26–43%. But the biggest drop—about 45%—came when people paired one to two hours of strength training with plenty of aerobic exercise. Cardio still did most of the “heavy lifting,” but the two work best together [The Conversation, 2026].
There’s one caveat: only modest amounts of strength training (less than an hour a week) were linked to lower cancer mortality.
Why Does Muscle Matter?
So what’s behind these impressive numbers? Muscle is more than just a way to move your body—it’s a metabolic powerhouse. After you eat, your skeletal muscles soak up most of the sugar (glucose) in your bloodstream. Insulin signals your muscles to absorb that glucose, either burning it for energy or storing it as glycogen, rather than turning it into fat. Keeping muscles strong helps control blood sugar and lowers the risk of type 2 diabetes, a major driver of heart disease and early death [Harvard Health, 2022].
Muscle also acts as an endocrine organ. When you train, your muscles release hormone-like messengers called myokines, which travel through your bloodstream to reduce the chronic inflammation that underlies heart disease, diabetes, and some cancers [Pedersen & Febbraio, 2012]. Myokines help coordinate the health of your liver, fat tissue, blood vessels, bones, and even your brain.
Regular strength training also lowers blood pressure and keeps arteries flexible, protecting your heart. Grip strength—a simple measure of how hard you can squeeze—is now considered an even better predictor of longevity than blood pressure [Leong et al., 2015]. Strong muscles mean fewer falls and fractures, greater independence, and less frailty as you age.
Brain Gains
The link between weight training and brain health is newer but promising. Resistance training seems to boost brain function and lower dementia risk, possibly because the same factors that protect your heart—better blood sugar control and healthier blood vessels—also shield your brain [Norton et al., 2024]. That could help explain the study’s 27% reduction in deaths from neurological disease.
Keep It Real
It’s important to remember this was an observational study. While it shows a strong association between strength training and longer life, it can’t prove causation. People who lift weights might be healthier in other ways, though researchers tried to account for factors like diet, smoking, and aerobic activity. And recall that the study relied on self-reports—there’s no way to know exactly how intensely participants trained.
The good news: the amount of strength training linked to longevity is achievable for nearly anyone. You don’t need a gym membership or a heavy barbell. Two brief sessions a week targeting all your major muscle groups, plus daily aerobic activity, seem to be enough to boost your health and lifespan.
